Everyone knows the basics: no screens before bed, consistent wake time, cool dark room. And yet most people sleep poorly. The gap between knowing and doing usually comes down to one thing: the advice is vague enough that it is easy to half-follow, and half-following sleep hygiene does very little.
Here is a more practical version. The habits that have the strongest evidence behind them, explained so that you actually understand why they work, because understanding the mechanism makes you more likely to stick to the behaviour.
Your sleep is governed by two systems
Before the habits, the mechanism. Your sleep quality is primarily determined by two biological systems: your circadian rhythm and your sleep pressure.
Your circadian rhythm is an internal 24-hour clock driven by light and temperature. It governs when your body releases melatonin and when it cues wakefulness. It is deeply sensitive to the light you are exposed to and the time you wake up, not just the time you go to bed.
Your sleep pressure is a chemical called adenosine that builds in your brain throughout the day. The longer you are awake, the more adenosine accumulates, and the stronger your drive to sleep. Caffeine works by blocking adenosine receptors, which is why it delays sleep pressure without actually reducing it. When the caffeine wears off, the adenosine is still there, and it hits all at once.
Good sleep habits work by supporting these two systems. Poor sleep habits disrupt them.
The habits that move the needle
Keep a consistent wake time
This is the single most evidence-backed sleep intervention. Not consistent bedtime, consistent wake time. Your circadian rhythm anchors to the time you get up. If that time varies significantly across the week, your rhythm becomes unstable, essentially giving yourself social jet lag. Pick a wake time and hold it, including weekends, or as close as you can manage.
Sleeping in on weekends feels like recovery but it actually delays your circadian rhythm, making Monday harder and beginning a pattern that compounds across the week.
Get light in your eyes within 30 minutes of waking
Natural light in the morning is what sets your circadian clock. Specifically, it tells your brain when to start counting toward the evening melatonin release. Step outside, even on a cloudy day, within the first 30 minutes of waking. Clouds still deliver 10 to 50 times more light than indoor lighting. Five to ten minutes is enough. This one habit has a downstream effect on how easily you fall asleep that evening.
Cut caffeine off at 1pm
Caffeine has a half-life of five to seven hours in most people, meaning half the caffeine from a 3pm coffee is still active in your system at 9pm. A quarter of it is still there at 2am. Most people massively underestimate how much their afternoon coffee is affecting their sleep quality, even if they fall asleep without difficulty. Sleep quality and speed of sleep onset are different things.
If you are sleeping poorly and you drink caffeine after midday, remove that variable first before trying anything else.
Lower the temperature in your room
Core body temperature needs to drop by approximately one degree to initiate sleep. This is why you naturally feel sleepy in a cool room and cannot sleep in a hot one. The ideal sleep temperature is around 18 to 20 degrees Celsius. A cool bedroom is not a comfort preference. It is a physiological requirement for sleep onset.
If you cannot control the room temperature, a warm bath or shower an hour before bed paradoxically helps: the rapid loss of heat from your skin surface after getting out causes a drop in core body temperature that signals sleep to the brain.
Dim artificial light in the two hours before bed
Bright overhead lighting and screen light in the evening sends a wakefulness signal to your brain via the same pathway as morning sunlight. Your body cannot easily distinguish between 10pm overhead lighting and midday sun. Melatonin is suppressed, sleep pressure feels lower than it is, and the result is that you feel awake when your body should be winding down.
Dim your lights after dinner. Use lamps rather than overhead lighting. Use night mode on devices if you are using screens. This is not about screens being bad. It is about light intensity and colour temperature in the two hours before sleep.
Wind down with a consistent pre-sleep ritual
Your nervous system needs a transition from the activated state of daily life to the deactivated state required for sleep. This transition does not happen instantly. A wind-down ritual, 20 to 30 minutes of consistently low-stimulation activity, gives your brain the cue that sleep is coming. Reading a physical book, light stretching, a warm drink, a brief journalling session: anything that is calm, consistent, and does not involve problem-solving or high emotional engagement.
The consistency of the ritual matters as much as what is in it. Over time, the activities themselves become a cue that triggers sleepiness.
What to do when you cannot sleep
If you are lying awake for more than 20 minutes, get up. Go to another room, do something calm in dim light, and return to bed when you feel sleepy. Lying in bed awake trains your brain to associate your bed with wakefulness, which is the opposite of what you want. Your bed should be mentally associated with sleep. Protect that association.
Do not look at the clock. Clock-watching activates your stress response, raises your cortisol, and makes sleep less likely. Turn the clock away from you or put it in a drawer.
Sleep is not a lifestyle choice
Sleep is when your brain clears metabolic waste, consolidates memory, regulates hormones, and repairs tissue. Every major physiological system in your body is dependent on adequate sleep to function properly. Skin health, body composition, mood, immunity, cognitive function: all of them decline with consistently poor sleep and improve with consistently good sleep.
The habits above are not complicated. What they require is treating sleep as a non-negotiable rather than whatever is left over after everything else. Start there.
